Home workout without equipment: Beginner-friendly 20-minute routine you can start today | Health News

No gym or equipment is needed for this simple beginner routine of squats, push-ups, lunges and planks. Keep reading for the moves, rep counts, warm-up and form tips to start.

New Delhi: Starting a fitness routine does not have to mean joining a gym or buying weights. For beginners, a short session at home using only body weight is enough to get going. This 20-minute routine brings together six simple exercises, and each one comes with a short cue on how to perform it properly. You will do squats, push-ups, walking lunges, bird-dogs, glute bridges and a plank, with a suggested number of repetitions or a hold time for every move.

Before you begin, spend two to three minutes warming up, and keep in mind that moving slowly matters more than rushing through the set. If any exercise feels too hard, there are easier ways to adjust it. Here is the full home routine, followed by a few tips to help you get the most out of every single session you do.

20-minute no-equipment home workout for beginners

Bodyweight squats

Begin with 15 repetitions. Keep your weight in your heels and your chest up as you move through each squat, so the exercise stays controlled from the first rep to the last.

Push-ups

Aim for 5 to 10 repetitions. If a standard push-up feels too difficult at this stage, drop to your knees and complete the reps from that position.

Walking lunges

Do 10 repetitions on each leg. Step forward and lower your hips until both knees bend at 90 degrees, then repeat the movement with the other leg.

Bird-dog exercise

Complete 10 repetitions on each side. Start on your hands and knees, reach your right arm forward and your left leg back, and then switch sides.

Glute bridges

Perform 15 repetitions. Lie on your back with your knees bent, lift your hips high and squeeze your glutes as you hold the lifted position.

Plank hold

Hold for 20 to 30 seconds. Keep your body in a straight line from your head to your heels while resting on your forearms or your hands.

Tips for a safe and effective home workout

Warm-up before exercise

Spend two to three minutes on light arm circles, high knees and bodyweight hip hinges before you start the routine.

Form over speed

Move slowly through each exercise and keep your core braced, which helps protect your lower back.

Scaling exercises for beginners

If a movement hurts or feels too intense, look up beginner guides for easier alternatives such as chair squats or wall push-ups.

A routine like this shows that getting started with exercise takes little more than 20 minutes and your own body weight. By keeping each move slow and controlled and adjusting the exercises that feel too hard, beginners can work out at home at a pace that suits them.
